Here is what I do, may or may not work for you. During work week, have salad and light sandwich for lunch. Eat dinner early, go for a stroll after dinner. Swap coke with water or tea, flavored tea if you don't like plain water. When you feel hungry, go for a banana, apple, instead of a donut or leftover takeout.
I play competitive volleyball twice a week, about 2 hours each. I also play tennis but not quite a much. I've packed on over 15 lbs since high school but with only 1" gain in waist line.
I've been to Japan 3 times on biz trips, it's ridiculous every corner you turn you see a McD's, Pizza Hut, KFC.
